Bodyweight Quad Training
Develop leg strength, control, balance, and endurance without equipment.
Bodyweight Squats
Stand with your feet around
shoulder-width apart.
Lower your hips while keeping
your chest controlled, then
drive through your feet to
return to standing.
Focus on smooth, controlled
repetitions.
Squat Jumps
Start in a controlled squat
position.
Drive through your feet and
jump upward.
Land softly with bent knees
and regain control before
starting your next repetition.
Wall Sit
Place your back against a wall
and lower into a comfortable
seated position.
Hold the position while keeping
your legs and body controlled.
Forward Lunges
Step forward and lower your
body under control.
Push through your front foot
to return to your starting
position.
Maintain balance and keep
your movement controlled.
⭐ Lunge Stance Tip
The distance between your front
and back leg can change where
you feel the exercise.
A shorter stance
can generally create more
movement through the front knee,
increasing the emphasis on the
quadriceps.
A longer stance
can allow more movement through
the hips and may place more
emphasis on the glutes and
hamstrings.
Experiment with your stance while
keeping your balance and technique
under control.
⭐ Quad Training Tip
Don't rush your repetitions.
Focus on lowering under control,
keeping your body stable, and
driving back upward with purpose.
For explosive exercises such as
squat jumps, focus on powerful
movement while still maintaining
safe and controlled landings.
💪 Growth & Strength
Begin with a variation that allows
around
10–15 controlled repetitions.
As your legs become stronger,
increase the difficulty rather than
endlessly adding repetitions.
A simple progression could be:
Bodyweight Squat →
Squat Jump →
More Difficult Squat Variation
For lunges, you can gradually
increase your repetitions while
maintaining good form.
If you can comfortably perform
around 30 clean repetitions
of an exercise, consider progressing
to a harder variation instead of
simply continuing to add repetitions.
⚠️ Safety First
Make sure you have enough clear
space around you before exercising.
For squats and lunges, keep your
feet firmly planted and allow your
knees to move in a comfortable
direction.
During squat jumps, land softly
with your knees slightly bent.
Do not lock your knees when
landing.
Use a range of motion that you
can control with good technique.
Stop if you experience sharp,
sudden, or unusual pain.
